Background.

This macros calculator converts a daily calorie target into grams of protein, carbohydrate, and fat using the Atwater conversion factors that every nutrition label in the world is built on — 4 kilocalories per gram of protein, 4 kilocalories per gram of carbohydrate, and 9 kilocalories per gram of fat. You enter the calorie number you are aiming for, choose what share of those calories should come from each macronutrient, and the calculator returns the corresponding grams plus a calorie breakdown so you can see exactly how the split lands on a plate. The three percentages must sum to 100; anything else is not a valid macro split and the calculator will tell you so rather than silently rebalance.

The Atwater factors are not arbitrary marketing numbers. Wilbur Olin Atwater, the American agricultural chemist who founded the USDA's nutrition research programme, measured them between roughly 1885 and 1900 by burning food samples in bomb calorimeters, then subtracting the energy lost in faeces and urine when the same foods were fed to human subjects. The resulting net-metabolisable-energy values — 4, 4, and 9 — became the foundation of food-energy labelling in the United States in 1973 and are still used today by the FDA, the European Food Safety Authority, the FAO/WHO joint committee, and every national nutrition guideline derived from them. Modern food labels do use refined per-food factors for some categories (different proteins, for example, have slightly different digestibilities), but for everyday macro planning the round 4/4/9 numbers this calculator uses are the consensus standard.

There is no single 'correct' macro split, and anyone selling you one is selling you a story, not a nutrition science result. The right split depends on your goal, your training, your food preferences, and how your body responds, and within fairly wide bands the total calorie number matters far more than how you slice it. That said, a handful of splits dominate everyday use. A balanced 30/40/30 split — 30% protein, 40% carbs, 30% fat — is the default many dietitians recommend for general health and matches the upper end of the U.S. Institute of Medicine's Acceptable Macronutrient Distribution Ranges (AMDR), which allow 10–35% of calories from protein, 45–65% from carbohydrate, and 20–35% from fat for adults. A high-protein 40/30/30 or even 40/40/20 split is popular for fat-loss phases because protein is the most satiating macro and protects lean mass when calories are reduced. A strict ketogenic split typically runs around 5/25/70 (5% carbs, 25% protein, 70% fat) — the carb floor is deliberately low to keep blood ketones elevated, and protein is moderated to limit gluconeogenesis. A low-carb-but-not-keto split sits around 20/40/40, and endurance athletes training over an hour a day routinely run 20/55/25 or higher carb shares to keep muscle glycogen topped up between sessions. None of these splits are diets in themselves; they are calorie containers that you fill with food.

Protein is where this calculator's numbers carry the most weight, because the protein figure is the one where 'enough' is well defined. The U.S. National Academies' Dietary Reference Intakes set the protein RDA at 0.8 grams per kilogram of body weight per day for healthy sedentary adults — that is a floor designed to prevent deficiency in 97.5% of the population, not an optimum. The peer-reviewed evidence on athletic and physique-driven protein intake, summarised in the joint position stand of the Academy of Nutrition and Dietetics, Dietitians of Canada, and the American College of Sports Medicine (2016) and in Phillips & Van Loon's widely cited 2011 review in the Journal of Sports Sciences, points to 1.2–2.0 g/kg/day for active adults, with 1.6–2.2 g/kg/day producing the largest gains in lean mass when paired with resistance training. Above roughly 2.2 g/kg/day the marginal benefit flattens. If the percentage split you pick on this calculator returns a protein number well below 0.8 g/kg of your body weight, that is a signal to raise the protein share or raise total calories.

Fat and carbohydrate are less prescriptive. The IOM AMDR for fat is 20–35% of calories, with a recommendation that saturated fat stay under 10% and trans fats be avoided entirely; the WHO went further in 2018 and called for the global elimination of industrially produced trans fats from the food supply by 2023, a campaign that has since reached more than 60 countries. Within your fat allowance, the composition matters as much as the total — emphasise unsaturated fats from olive oil, nuts, avocados, and fatty fish, keep saturated fats moderate, and avoid the partially hydrogenated oils that still appear in some baked and fried goods outside regulated markets. Carbohydrate has the widest AMDR (45–65%) and is the macro most often demonised in popular diet writing, usually unfairly. The dietary fibre that the IOM recommends adults get — 25 g/day for women, 38 g/day for men, dropping to 21 g and 30 g respectively after age 50 — is counted as carbohydrate on a food label and contributes to your carb grams here, but it is digested very differently from sugar. A 250-gram carb day built from vegetables, beans, oats, and fruit looks nothing like a 250-gram carb day built from soft drinks and white bread, even though the calculator returns the same gram total.

What is macros calculator?

A macros calculator splits a daily calorie target into grams of the three energy-yielding macronutrients — protein, carbohydrate, and fat — using the Atwater general factors of 4 kcal per gram of protein, 4 kcal per gram of carbohydrate, and 9 kcal per gram of fat. The Atwater factors were derived experimentally by Wilbur Atwater at the USDA between 1885 and 1900 and are the basis on which every nutrition label, food-composition database, and national dietary guideline expresses food energy. The calculator takes three inputs that must sum to 100 — the percentage of calories from each macro — and produces six outputs: the grams of each macro and the calories each one contributes. There is no biologically correct macro split. The U.S. Institute of Medicine's Acceptable Macronutrient Distribution Ranges allow protein from 10–35%, carbohydrate from 45–65%, and fat from 20–35% of calories for healthy adults, and within those ranges the choice of split is driven by goals (fat loss, muscle gain, endurance performance), preferences, and tolerance. How to use this calculator.

  1. Set your target daily calories. If you do not already know this number, run our TDEE calculator first to estimate maintenance calories, then subtract 300–500 for fat loss or add 250–500 for a lean bulk.
  2. Enter the protein percentage. For most adults aim for at least enough protein to clear 0.8 g per kilogram of body weight; if you train with weights or are in a fat-loss phase, 1.6–2.2 g/kg is the evidence-based sweet spot, which usually means a protein share of 25–40%.
  3. Enter the carbohydrate percentage. Endurance athletes and high-volume trainees tend to run 45–65%; balanced eaters typically pick 35–45%; low-carb plans run 10–25%; strict ketogenic plans run roughly 5%.
  4. Enter the fat percentage. The IOM AMDR is 20–35% for most adults; ketogenic eaters take fat as the bulk of calories (often 65–75%). Whatever you pick, the three percentages must sum to exactly 100 or the calculator will refuse to compute and tell you what the sum currently is.
  5. Read the gram targets in the results panel. Protein and carb grams use 4 kcal/g; fat grams use 9 kcal/g — that is why a 30% fat slice translates to fewer grams than a 30% carb slice of the same calorie total.
  6. Use the calorie breakdown to sanity-check the split on a real plate. If 30% protein on a 2,000 kcal day comes out to 150 g, ask whether you actually eat 150 g of protein from food (about 600 g of cooked chicken breast, or six large eggs plus 200 g of Greek yoghurt plus a 150 g chicken thigh) before committing to the plan.

The formula.

The arithmetic is straightforward. For each macro, the calculator first converts the percentage into a fraction (divide by 100), multiplies by your target daily calories to get the calories allocated to that macro, then divides by the macro's caloric density to get grams. Protein and carbohydrate both yield about 4 kcal per gram, so grams = (calories × percent ÷ 100) ÷ 4. Fat yields about 9 kcal per gram, so fat grams = (calories × percent ÷ 100) ÷ 9. These 4/4/9 values are the Atwater general factors, derived by Wilbur Atwater at the USDA from bomb-calorimetry measurements corrected for digestibility and faecal-urinary losses, and they are the values used on every FDA Nutrition Facts label and in the USDA FoodData Central database. The calculator rounds gram outputs to the nearest whole number using standard half-up rounding, which means the three gram totals will not always reconstitute the exact calorie total to the gram — for example a 2,000 kcal day at 30/40/30 yields 150 g protein × 4 = 600 kcal, 200 g carbs × 4 = 800 kcal, 67 g fat × 9 = 603 kcal, summing to 2,003 kcal rather than 2,000. The mismatch is the rounding, not an arithmetic error; the unrounded calorie outputs the calculator also returns add up to the target exactly. The validator enforces two rules before computing anything: every percentage must be 0 or greater (the calculator refuses negative shares), and the three percentages must sum to exactly 100. If the sum is 99 or 101, the calculator does not silently renormalise — it surfaces an error naming the actual sum, because hidden renormalisation hides the user's mistake and changes the split in ways most people do not expect.

A worked example.

Example

Take a 2,000 kcal/day maintenance target with a balanced 30/40/30 split. Protein calories = 2,000 × 0.30 = 600 kcal, divided by 4 kcal/g = 150 g of protein per day. Carb calories = 2,000 × 0.40 = 800 kcal, divided by 4 kcal/g = 200 g of carbs per day. Fat calories = 2,000 × 0.30 = 600 kcal, divided by 9 kcal/g ≈ 66.67 g, which the calculator rounds to 67 g of fat per day. On a real plate, 150 g of protein is roughly 600 g of cooked lean meat, or 200 g of meat plus three eggs plus 300 g of Greek yoghurt plus a scoop of whey. The 200 g of carbs could be 80 g of oats at breakfast, a large sweet potato with lunch, a banana, and a cup of cooked rice with dinner — and still leave room for some vegetables. The 67 g of fat slots in from the cooking oils (a tablespoon of olive oil is about 14 g of fat), the egg yolks, the natural fat in the meat, and a handful of nuts or some avocado. The breakdown is also a useful protein-floor check: for a 75 kg adult, 150 g of protein is 2.0 g/kg, which sits inside the 1.6–2.2 g/kg range that the ACSM/AND/DC 2016 position stand identifies as supportive of muscle protein synthesis for active adults. If the same person weighed 95 kg, 150 g of protein would be only 1.58 g/kg — still above the 0.8 g/kg RDA floor, but at the bottom of the athletic range — and they might want to raise the protein share to 35% (175 g, or 1.84 g/kg) and trim carbs or fat accordingly.

What macro split is best for weight loss?
There is no single best split, but a high-protein split tends to outperform low-protein splits when calories are reduced. The mechanism is that protein is the most satiating macro per calorie and protects lean muscle mass during a deficit, so people on 1.6–2.2 g/kg/day of protein typically retain more muscle and report less hunger than people running the same calorie deficit on a low-protein diet. A 40/30/30 or 40/35/25 split on top of a 300–500 kcal/day deficit is a common starting point; some people prefer to keep carbs higher for training energy and run 35/45/20, others prefer 30/20/50 if they tolerate fat better. Total calories drive the deficit; the split affects adherence and body composition during it.

Wilbur Atwater measured them at the USDA between roughly 1885 and 1900 by combusting food samples in bomb calorimeters to get the gross energy, then feeding the same foods to human subjects and subtracting the energy lost in faeces and urine to get the net metabolisable energy. The reason fat is more than twice as energy-dense as protein and carbohydrate is chemistry: fats are largely long hydrocarbon chains, which yield far more ATP per gram when oxidised than the more oxygen-rich carbohydrate and protein molecules. These three numbers are the basis of every nutrition label and every macro calculator in use today.
Should I follow keto, low-carb, or balanced macros?
The honest answer is whichever you can sustain for years, not weeks. Head-to-head trials of low-carb, low-fat, Mediterranean, and balanced diets matched for calories show small and often statistically insignificant differences in average weight loss at 12 to 24 months; the within-diet variation is far larger than the between-diet variation, and adherence is the strongest predictor of success. A strict ketogenic split (around 5% carbs, 25% protein, 70% fat) suits some people for satiety and blood-sugar stability and is medically indicated in a few specific conditions (refractory epilepsy, for example). A balanced 30/40/30 fits most general-health recommendations cleanly. The best split is one that hits your calorie target consistently, includes the foods you actually like, fuels your training, and leaves you with a body composition and a set of lab markers you are happy with.
Is fibre counted as carbs in this calculator?
Yes — fibre is a carbohydrate and is included in your total carb grams. The Atwater general factor of 4 kcal/g technically overstates the energy contribution of fibre, because most dietary fibre is not digested in the small intestine and yields closer to 2 kcal/g once colonic fermentation is accounted for; the FDA permits the use of a 2 kcal/g factor for soluble fibre on labels. For everyday macro planning the difference is small enough to ignore, but if you eat a very high-fibre diet — over 50 g/day — be aware that your effective calorie intake is slightly lower than the calculator implies. The IOM recommends 25 g/day of fibre for adult women and 38 g/day for adult men under 50, dropping to 21 g and 30 g respectively after age 50.
What are healthy fats versus trans fats?
Healthy fats are mostly the unsaturated fats — monounsaturated (olive oil, avocados, most nuts) and polyunsaturated (fatty fish, walnuts, flaxseed, sunflower oil) — which substituted for saturated fats reduce LDL cholesterol and cardiovascular risk in pooled randomised trials. Saturated fats (butter, coconut oil, fatty cuts of meat, full-fat dairy) are not poison but the major U.S. and WHO guidelines recommend keeping them under 10% of total calories. Trans fats are the dangerous category: industrial trans fats produced by partial hydrogenation of vegetable oils raise LDL, lower HDL, and are independently linked to coronary heart disease at intakes as low as 2% of calories. The WHO called for global elimination of industrial trans fats by 2023, and the FDA banned partially hydrogenated oils from the U.S. food supply in 2018. The trans fats this calculator's fat percentage refers to should be as close to zero as you can manage.
Why do my macro grams not exactly match my calorie target?
Two reasons. First, gram outputs are rounded to the nearest whole number, so the three rounded gram totals reconstructed back into calories will usually be off by 1–5 kcal from your target — for example 2,000 kcal at 30/40/30 yields 150 g protein, 200 g carbs, and 67 g fat, which sum to 2,003 kcal. The unrounded calorie outputs the calculator also returns add up exactly. Second, fat at 9 kcal/g compresses into fewer grams than protein or carbs at 4 kcal/g — that is why a 30% fat share looks like a smaller gram number than a 30% carb share even though they contribute identical calories. Neither effect is an error; they are consequences of the Atwater factors and of rounding to integer grams the way food scales display.
Do percentages have to sum to exactly 100?
Yes. The three macros are mutually exclusive — every food calorie comes from protein, carbohydrate, fat, or alcohol — so if you split calories across only the three energy-yielding macros, the shares must add up to 100% to allocate all of the calories. The calculator validates this strictly and returns an error if the sum is 99, 101, or anything else, naming the actual sum so you can correct it. It does not silently renormalise (for example treating 30/40/35 as if you meant 28.6/38.1/33.3) because hidden renormalisation hides user input errors and produces a plan that does not match what the user thought they typed.
How does this calculator compare to setting macros by grams per kilogram?
Setting macros by grams per kilogram of body weight is the more direct method, particularly for protein. A common protocol is: fix protein at 1.6–2.2 g/kg/day, fix fat at 0.8–1.0 g/kg/day (or about 20–30% of calories), then fill the calorie remainder with carbohydrate. The percentage approach this calculator uses gets to the same place when your calorie target and body weight are aligned, but it is easier to reason about for people who do not know their lean body mass and who think in terms of calorie shares. What macro split do endurance athletes use?
Endurance athletes generally run higher carbohydrate shares than the general population because muscle glycogen is the rate-limiting fuel for sustained moderate-to-high-intensity work. The Academy of Nutrition and Dietetics, Dietitians of Canada, and the American College of Sports Medicine 2016 joint position stand recommends 5–7 g/kg/day of carbohydrate for moderate-intensity training of about one hour per day, 6–10 g/kg/day for endurance programmes of one to three hours per day, and 8–12 g/kg/day for extreme programmes of four to five hours per day. On a 3,500 kcal training day a 20/60/20 split returns 175 g protein (about 2.2 g/kg for an 80 kg athlete), 525 g carbs (about 6.6 g/kg), and 78 g fat — squarely in the recommended endurance range.
